Alcohol is a common part of social life, but if you care about your training or nutrition, you may wonder how it fits into your goals. Can a drink or two fit into your routine without affecting results, or does it start to hinder your progress? Here’s what research shows about alcohol and body composition.
Alcohol, or ethanol, is made by fermenting yeast with sugars from fruits or grains. While it provides energy—about 7 Calories per gram—it doesn’t support essential bodily functions. Because the body prioritizes breaking down alcohol over other fuels, it can temporarily suppress fat burning, and chronic heavy drinking can contribute to fatty liver disease.
A standard drink contains roughly 14 grams of alcohol, whether it comes from a 12 oz (355 ml) beer at 5% ABV, a 5 oz (150 ml) glass of wine at 12% ABV, or a 1.5 oz (45 ml) serving of 40% spirits. The serving size changes, but the total alcohol is similar across these common options.
Key points:
Body composition looks beyond weight to examine fat mass, lean mass, and overall tissue distribution. Key indicators include body fat mass (total body fat, driven by calorie balance and diet quality), fat-free mass (lean tissue such as muscle, bones, and organs, supported by resistance training, protein intake, and hydration), and waist circumference (a measure of abdominal fat influenced by overall calorie intake and visceral fat levels).
Alcohol alone doesn’t directly turn into fat. The main risk comes from extra Calories consumed with drinks or the disinhibition that leads to overeating.
Alcohol can affect muscle growth and repair, particularly at higher doses:
Alcohol can influence body composition indirectly:
Tips for Managing Alcohol Intake:
Small amounts of alcohol are usually compatible with body composition goals. However, higher intake can add unnecessary Calories, hinder fat loss, and reduce muscle recovery. Alcohol provides little nutritional value, so for the same Calories, food is generally a better choice.
TL;DR: A little alcohol is fine, a lot is a potential setback.
